The caffeine cut-off is earlier than almost anyone assumes
Caffeine clears on a half-life of roughly five to six hours in a typical adult, which means a strong coffee at four in the afternoon still has about a quarter of its dose circulating when you switch the light off at midnight. It does not keep you awake so much as flatten the night: it blocks adenosine, the molecule whose slow build-up across the day is what makes sleep feel inviting, and the deep sleep you do get comes out shallower.
That is why this planner works the cut-off backwards from the moment you actually fall asleep rather than from a fixed hour on the clock. Two half-lives is the practical line for most people. Fast metabolisers get a later window, slow metabolisers a considerably earlier one, and anyone on hormonal contraception should assume they clear it more slowly than the average.

Last heavy meal, then a wind-down that means something
A large meal close to lights-out competes with sleep for the same few hours. Digestion raises core body temperature at exactly the point your body is trying to drop it, and lying flat on a full stomach is the most reliable way to invite reflux into the first cycle of the night. Three hours is the usual gap; a light snack inside that window is rarely the problem people think it is.
The wind-down hour matters more than the routine you fill it with. Sleep is not a switch, it is a descent, and a nervous system still processing email at eleven does not begin that descent on cue. Dim the room rather than the screen: light in the evening delays melatonin release, and overhead lighting does far more of that damage than a phone held at arm’s length.

Sleep latency is the gap between switching the light off and actually falling asleep, and it is the single biggest source of error in bedtime calculators that ignore it. Fifteen minutes is the textbook figure for a healthy adult, so a tool that treats lights-out as sleep onset sets every bedtime a quarter of an hour late — and pushes every cycle boundary after it out of position.
This planner asks for your own figure and buys that time back. It is worth knowing the error runs both ways: consistently falling asleep in under five minutes is not a talent, it is a recognised marker of accumulated sleep debt. Regularly taking more than thirty is worth raising with a doctor rather than solving with a later bedtime.

Deep sleep is front-loaded, which is why late nights cost double
Slow-wave sleep — the physically restorative stage that governs growth hormone release, immune function and clearance of metabolic waste from the brain — is concentrated almost entirely in the first half of the night. The first two cycles carry the bulk of it, and by the fourth cycle there is very little left to give.
This is the part of the night people quietly delete. Going to bed two hours late and rising at the usual alarm does not remove two average hours; it removes the two hours richest in deep sleep. The same logic explains why waking mid-cycle in this stretch produces the thickest grogginess: being pulled out of slow-wave sleep is a genuinely different experience from being pulled out of light sleep, and it can take twenty to thirty minutes to shake off.

REM lengthens towards morning, and it is not optional
The trade runs the other way as the night goes on. Deep sleep shortens with each cycle while REM stretches — the first REM period may last ten minutes, the last can run close to an hour. This is where emotional processing and memory consolidation happen, and it is the stage most people cut when they set an early alarm on a late bedtime.
It also explains a common complaint: the person sleeping six hours who feels physically fine but emotionally raw and forgetful. They are getting most of their deep sleep and losing most of their REM. The fix is not a better morning routine — it is an earlier bedtime, or a later alarm.

Six hours timed well can beat eight hours timed badly
A cycle carries you from light sleep down through deep and back up into REM, and the natural surfacing point sits between cycles rather than inside one. Land the alarm there and waking is unremarkable. Land it in the middle of slow-wave sleep and you get sleep inertia: the heavy, drugged feeling that makes people conclude they did not sleep enough when the real problem was where the alarm fell.
Ninety minutes is a population average, not a promise. Real cycles run anywhere from eighty to a hundred and ten minutes and lengthen across the night, which is why every bedtime here is reported as a fifteen-minute window rather than a single exact minute. A bedtime accurate to the minute would be false precision dressed up as science.

Fix the wake time, and the bedtime settles itself
If you change one thing, change the rising time rather than the bedtime. Morning light is by a wide margin the strongest signal your circadian clock receives, so a fixed alarm anchors the whole system far more firmly than a fixed lights-out ever will — and you cannot force sleep onset by decree anyway.
Hold the alarm steady across the week, including at weekends where life allows it. A two-hour weekend lie-in shifts your body clock roughly as much as flying two time zones west, which is precisely why Monday morning feels like jet lag. Sleep debt is real and partially repayable, but it is repaid with consistency across a fortnight, not with one long Sunday.
How it is calibrated
Cycle length is stepped by age band between eighty-five and ninety minutes, latency is your own figure rather than an assumption, and five cycles — about seven and a half hours — is the target for most adults. Four is a short night you can survive, three is a deficit, six suits long sleepers and anyone in hard training. The list above the fold is ranked against that band, not merely counted.
None of this treats insomnia.
