That pattern is so common among amateur riders that sport scientists have a name for it: the moderate intensity rut. It is the single biggest reason cycling for weight loss fails for people who are, by any reasonable standard, trying hard. They are not lazy and they are not unlucky. They are riding without any structure that distinguishes an easy day from a hard one, so their body has nothing new to respond to.

Why cycling works so well for fat loss — and where it quietly fails

Cycling has one structural advantage over almost every other form of cardio: you can accumulate an enormous amount of work without your joints paying for it. A ninety-minute ride is a perfectly ordinary thing to do on a Sunday morning. A ninety-minute run is a serious event that most people cannot recover from twice in a week. Because fat loss is fundamentally driven by total energy expenditure over weeks and months, the activity you can do for longer and more often tends to win.

The non-weight-bearing nature of the pedal stroke is why I end up coaching so many riders who arrived via injury. Now the failure mode. Cycling is also unusually good at hiding a lack of effort. Momentum, gradient, wind and freewheeling all conspire to let you cover twenty miles while doing considerably less physiological work than the distance suggests. Runners cannot cheat distance; cyclists can, constantly and unintentionally. This is why mileage alone is such a poor guide to whether a week of riding was actually productive, and why heart rate is the number I care about far more than the odometer.

Heart rate zones explained (and how to find yours properly)

Heart rate zones are simply bands of intensity, each of which asks a different question of your body. Ride in the lowest ones and you are building the machinery that lets you produce energy aerobically for hours. Ride at the top and you are stressing your ability to tolerate and clear lactate. Both matter. What ruins most amateur training is spending all week in the murky middle, which builds neither especially well.

One important caveat about heart rate: it lags. When you start a hard interval your legs are working at full intensity within seconds, but your heart rate can take two or three minutes to catch up. It also drifts upward across a long ride even at constant effort — a phenomenon called cardiac drift — and it rises in heat, when you are dehydrated, under stress or short on sleep. Treat it as a reliable guide over minutes and a poor guide over seconds.

The truth about the "fat burning zone"

You have almost certainly seen the chart on a gym bike showing a "fat burning zone" at moderate intensity. The physiology behind it is real. At lower intensities a greater proportion of the energy you use comes from fat, and as intensity climbs your body shifts progressively towards carbohydrate because it can be broken down faster. Fat oxidation typically peaks somewhere in low zone 2 for untrained riders and slightly higher for trained ones.

The problem is what people conclude from it. Burning a higher percentage of fat is not the same as burning more fat, and neither is the same as losing more fat. An easy hour might use 400 calories with 60 percent from fat — around 240 fat calories. A harder hour might use 650 calories with 40 percent from fat — around 260 fat calories. The harder hour wins on both counts, and it is not close once you account for what happens across the rest of the day.

Your body settles its fuel accounts over days, not during the hour you happened to be on the bike.

This is the part the gym chart never mentions. If you burn carbohydrate during a hard ride, your body replaces that glycogen from your food afterwards, which leaves a larger share of your daily intake unavailable for storage as fat. Substrate use during exercise gets shuffled around and largely evens out. What does not even out is the total energy deficit. That is the number that determines whether you get leaner.

So why does this guide still ask you to spend most of your time in zone 2? Not because of fuel percentages. Because zone 2 is where you can accumulate large volumes of work without accumulating fatigue you cannot recover from — and volume, sustained across months, is what actually produces the deficit. Zone 2 is a durability strategy, not a fat-burning trick.

The 80/20 rule: why most of your riding should feel too easy

When researchers have examined how successful endurance athletes actually distribute their training across a season, the same pattern keeps appearing regardless of sport or country: roughly 80 percent of sessions are performed at low intensity and roughly 20 percent at high intensity, with strikingly little time spent in the middle. This is polarised training, and it is the most robust finding in endurance literature.

For a recreational rider the practical translation is straightforward. If you ride four times a week, three of those rides should be comfortably conversational — zone 2, nose breathing possible, no heroics. One should contain real intervals. If you ride five times, four easy and one hard, or four easy and one containing two shorter hard blocks. That is the whole framework.

The reason it works is that easy and hard riding drive different adaptations without competing for the same recovery. Low intensity volume builds capillary density, mitochondrial mass and the enzymatic machinery of aerobic metabolism — slow structural changes that need repeated exposure and cost almost nothing to recover from. High intensity work sharpens your ceiling but is expensive. Middle intensity riding is expensive without being sharp, which is the worst of both.

Three interval sessions that are actually worth doing

Your hard riding needs to be genuinely hard, and it needs to be structured, because unstructured hard riding is how riders end up back in the moderate rut. These are the three sessions I rotate with almost every weight loss client. Each begins with fifteen minutes of easy spinning and finishes with ten, and all of them work equally well indoors on a trainer or outdoors on a quiet road or gentle climb.

Session 1 — Threshold blocks (zone 4)

Three efforts of eight minutes at 95 to 100 percent of your threshold heart rate, with five minutes of easy zone 1 spinning between them. This should feel controlled but uncomfortable, and the final two minutes of the third block should require concentration. Build towards four blocks of ten minutes over six to eight weeks. This is the session that most reliably improves how fast you can ride without falling apart.

Session 2 — VO2 max intervals (zone 5)

Five efforts of three minutes at the hardest pace you can hold evenly for three minutes, with three minutes of easy spinning between. Remember heart rate lag: aim for perceived effort in the first ninety seconds and expect your monitor to catch up in the second half. This is the most metabolically demanding session here and the one most likely to leave you flat if you attempt it twice in a week.

Session 3 — Short sprint intervals

Ten efforts of thirty seconds at maximum sustainable effort with four minutes of easy recovery between each. Brutally short and surprisingly manageable. These recruit fast-twitch fibres that endurance riding never touches, and they demand a substantial amount of glycogen for the time invested, which is useful for anyone eating in a deficit.

How many miles should you actually ride each week?

Riders always want a mileage number, and I always want to give them a time number instead, because time is what your body responds to. Two hours on a flat coastal road and two hours in the Peak District might differ by fifteen miles and produce almost identical training stress. Track hours first; let the miles follow.

Add no more than about 10 percent to your weekly total per week, and take an easier week every fourth week where you cut volume by roughly a third. That deload is not optional and it is not a reward — it is when the adaptation you have been requesting actually consolidates. Riders who skip it tend to stall somewhere around week five and assume the plan is broken.

One long ride a week deserves special mention. Something in the range of ninety minutes to two hours at conversational intensity does things that three shorter rides of the same total duration do not — it teaches your body to mobilise and oxidise fat efficiently, and it builds the durability that makes everything else feel easier. If you only protect one session in your week, protect this one.

An eight-week cycling plan for measurable fat loss

This assumes you can currently ride for forty-five minutes without distress and have four days a week available. Sessions are labelled by zone. If a week feels unmanageable, repeat it rather than pushing forward — the plan is a template, not a contract.

Retest your threshold heart rate at the end of week five and again at week eight. In eight weeks of consistent riding it is normal for threshold heart rate itself to shift only a few beats while the speed or power you can hold at that heart rate improves substantially. That is the real progress, and it is invisible unless you test for it.

On the scale, expect somewhere between 0.4 and 0.7 kilos per week if your food supports a modest deficit. Faster than that and you are losing muscle alongside fat, which lowers your resting metabolic rate and makes the next stage harder. Measure your waist alongside your weight, because body recomposition frequently outpaces the number on the scale in the first six weeks.

Fuelling, protein and the strength work that protects your muscle

Cycling in a calorie deficit puts your muscle at risk in a way that lifting does not, because endurance work sends no signal to retain lean tissue. Protein and resistance training are what supply that signal. Aim for 1.6 to 2.0 grams of protein per kilogram of body weight daily while you are trying to lose fat, distributed across three or four meals rather than concentrated at dinner.

Add two short strength sessions a week — and I mean genuine loaded strength, not more cardio in disguise. Squats, hip hinges, presses, rows and carries, twice weekly, thirty-five minutes.   • Rides under 75 minutes: water is enough. You do not need a gel for a one-hour zone 2 ride, and eating one converts a deficit into a break-even session.
  • Rides over 90 minutes: 30 to 60 grams of carbohydrate per hour keeps quality high and stops the post-ride hunger spike that wrecks a deficit.
  • Interval sessions: eat properly beforehand. A hard session performed underfuelled is simply a worse session, and the fatigue lingers into the next one.
  • After riding: 25 to 40 grams of protein with some carbohydrate within a couple of hours. Not urgent, but not optional either.
  • Schedule strength work on easy ride days or immediately after them, never in the 24 hours before an interval session.

On rest days, keep moving gently — a walk, some mobility work, a very easy twenty-minute spin. Why riders stop losing weight, and what to change

  1. You are in the moderate rut. Every ride sits in zone 3. Fix it by making the easy rides properly easy and the hard rides properly hard — this alone resolves more plateaus than any other single change.
  2. You are eating back the ride. A 45-minute commute does not earn a pastry. Track intake honestly for one week, not forever, and the gap usually becomes obvious immediately.
  3. You have stopped progressing volume. The three hours a week that worked in month one is now maintenance. Add time gradually, or add a second interval session.
  4. You are under-recovered. Rising resting heart rate, poor sleep, irritability and heavy legs mean you need a deload week, not more training. Fatigue also suppresses non-exercise activity — you move less all day without noticing.

One more thing worth knowing: a genuine plateau lasts three weeks or more. Two flat weeks on the scale is noise — water retention from a hard training block, glycogen storage, hormonal fluctuation and salt intake can all mask a real fat loss trend for a fortnight. Weigh yourself under the same conditions and look only at the weekly average.

Is cycling or running better for weight loss?
